Couch to 5K: how beginners should start running

A beginner running plan should build the habit and tolerance to running before chasing distance or pace.
Run/walk intervals let the cardiovascular system and tissues adapt gradually. The NHS Couch to 5K model uses three sessions per week across nine weeks with rest days between runs.
What progress looks like
- Repeat a week if the jump feels too large.
- Keep most running conversational rather than racing every session.
- Use rest days rather than adding missed sessions together.
- Pain that changes running form or worsens deserves assessment.
General education only. Training needs to be adapted to the individual. Stop and seek appropriate clinical help for chest pain, fainting, severe breathlessness, neurological symptoms or significant/worsening pain.
